- Bringing the knees is why just your yoga mat, bringing your two big toes together.0:16
- I'm using a little blankie to pad my legs, so that's always a nice comfy option.0:20

- Walking the fingertips all the way out nice and slow.0:27
- Using into our practice today, we take a deep breath in and on an exhale release.0:30
- Let's keep some active reach through the arms.0:38
- We're starting to open up through the side body.0:41

- We melt the heart down and let the belly be soft here.0:43
- So your pose might look like this and that's okay.0:47
- In time we'll be getting the space to send the sit bones all the way back.0:50
- So, you know, be in the moment and we'll begin by tuning into the breath here.0:55
- So you don't need to look at the video here.1:03
- You can relax your forehead on the earth or on a pillow or a block.1:04
- We're just going to take a second here to notice the breath and you can bring the palms to a little bit wider like a flying V if the shoulders1:12
- are feeling tight.1:24
- And we take a deep breath of gratitude in, gratitude for ourselves for showing up on the mat today, taking this time to practice.1:32
- Take a second here to connect to your intention or set a new one.1:51
- It might just be one word or a current mantra or goal.1:58
- And we use some breath to send some energy to that, just kind of confirming it, the power of word, the power of thought.2:07
- So, deepen your breath here.2:13
- You might even begin to connect to an ujjayi breath.2:14
- Then with the eyes closed or the gaze nice and soft, I'll begin to lift my head up, drawing a line with the nose forward, moving into a little drunk2:28

- I'm going to spread my palms and inhale, moving in a circle.2:39
- Inhale, come forward, might walk the knees in just a hair.2:43
- And then exhale, come around and back through that extended child's pose.2:47
- Again, we inhale, smooth the heart forward, you get a little freaky here, start to work out the kinks and exhale around and back.2:52
- And now in your own time, you can take your gaze off the video, you might even close your eyes.3:00
- And we begin to notice any tight spots, stretching it out, reversing your circle, inhaling as you come forward and exhaling as you come around and back.3:06
- Begin to check in with the hips, the shoulders, even the neck.3:18
- Sometimes my friends in yoga will come all the way to the front, so you get to explore.3:22
- See if you can synchronize the breath with the movement and the movement with the breath.3:29
- Linger in the places that it feels good to linger in.3:40
- And also, you might find that the place that feels good to linger in for you in this little warm -up is here in extended child's pose.3:44
- So a couple more rounds, a couple more breaths.3:52

- And then we'll come up to a tabletop position here, walking the wrists underneath the shoulders, the knees underneath the hip points.4:08
- Press into the tops of the feet and here we go, inhale, extend the right toes out.4:15
- So we're extending through the right leg.4:20
- Now turn your right toes over towards the left side of your mat so you can level those hips.4:22
- So I go from here, I'm exaggerating to here, and I draw my lower belly in.4:26

- Now imagine pressing your right foot into an imaginary wall.4:34
- And don't forget about your foundation.4:37
- So we're pressing into all 10 knuckles and really using the top of that left foot.4:39
- Now inhale, slide the left fingertips forward, plug the left shoulder in and breathe.4:44
- Navel to spine, rib cage draws in, and we create a full body experience.4:50
- Breathe into the back body.4:55
- Inhale in here and exhale, release on the breath out.4:58

- Let's take it to the other side.5:04
- So checking in, sending the left toes out and dialing that left hip down by turning the left toes towards the right side of your mat.5:05

- Notice if you're collapsing into your bones here.5:15
- See if you can bring a little integrity waking up the body.5:18
- And often that means you're working harder.5:22
- But the more we practice, the easier it'll get, the more ease we'll find in the softer and sweeter.5:25

- And we can stay here or we can extend the right fingertips out, plug that right shoulder in.5:35
- We're reaching as if we're trying to shake someone's hand here and then we're pulling back through that right shoulder.5:40

- This time we're going to pick up the pace and move with a little flow or a little vinyasa.6:21

- Again, I grabbed that imaginary handshake there and I check in with my joints pulling the shoulder in, dropping the right hip down.6:29

- So we have lots of options here depending on how you're next feeling.6:42
- On an exhale, reel everything in, nose to knee.6:44
- Press up out of your foundation and squeeze, squeeze, squeeze everything up.6:48

- So when I first came here in yoga, I couldn't believe how much it hurt.8:24
- My feet were not alive and not awake and I was just cramming them into shoes and a lot of my standing postures would bring foot cramps and genuine foot8:30

- So now I like to integrate a little yoga for the feet here.8:39
- You just gently rock a little side to side, seeing if you can press into your pinky toe.8:43
- If this is too much, you can always use blocks to stabilize you or even little fingertips.8:48
- I have this nice bench here.8:52
- So one more breath.8:55

- And then we'll release back to all fours.8:59
- Come onto the tops of the feet here.9:02
- On an inhale, we press away.9:06
- On an exhale, we find that hovering cat.9:08
- So this is a full -body strengthener, but I also think this is great.9:11
- Just spinal check in, connecting from the crown of the head to the tip of the tailbone.9:14
- Welcome a little heat.9:19
- If you are wanting a little more heat in your practice, you can work on this sawing motion back and forth.9:21
- If you're new to yoga or the challenge, you might just stay here holding on for dear life, but infusing your breath into each moment.9:26
- Let's do one more breath in and out.9:35

- We'll stay on the tops of the feet this time as we walk the fingertips all the way up and come to the knees.9:42
- So just notice that the toes have started to come in or go out.9:49
- Let's see if we can keep an awareness on the feet.9:51

- And you might start to go into toxic thought world if your feet are all moving.9:58
- But that's why we're here to practice and just kind of take stock and then see how it evolves.10:02
- So no worries if the toes are curling in or going out.10:06

- Okay, from here, little love for the wrist.10:10
- We're going to come into this kind of zombie thriller mode here.10:14
- And if you can draw that lower belly in a bit, tuck your tailbone down.10:18
- So just a little integrity in the torso.10:22
- And to check that, you can lean back a little bit.10:24
- You'll notice if you're like all in a bunch of pieces or if you can kind of come into one sweet piece.10:26

- Okay, bring your right thumb to your left palm.10:37
- So it's coming to the center of the palm here.10:40
- And I'm going to wrap my fingertips around to press my thumb into the hand and just find this beautiful stretch throughout the arm.10:42

- Shoulders are going to want to come up here because that's what we're used to.10:54

- And I just give it a little bit of a push.11:06

- I bring them to the lower back, the sacrum area here.11:24
- And if we're really tight in the shoulders, we might just come about this far.11:27
- In time, we'll be able to press the palms to the sacrum.11:30
- And then this is where I really press into my feet here.11:37
- Remember my feet and open the chest and the heart.11:39
- So to each his own here, maybe I'm beginning to grow my back bend practice already, hugging the shoulder blades in, elbows hugging in.11:42
- I press down through my palms and I keep the heart lifted.11:50
- So I'm not collapsing here.11:52

- But pressing up and away from my foundation.11:54
- So we might be at different levels here.11:57
- We might keep it nice and stacked.11:59
- Let's take one more breath wherever you are.12:01

- You might just take a loop of the shoulders here or rotation of the wrists.12:09
- And then we're going to dive forward and send the sit bones up to downward facing dog.12:13
- So curl the toes under and keep it nice and slow as you come up into your first downward dog of the practice today.12:18
- Pedaling it out, melting the heart back, finding your breath.12:24
- I'm going to move my blankie to the side now.12:29
- And the tops of the shoulders rotate out.12:36
- The tops of the thighs rotate in.12:39
- We find space with each micro movement.12:41
- Paying attention to the detail here as we listen to our bodies and deepen the breath.12:45

- Then we're going to bend the knees generously.13:00
- Carve a line with the nose.13:01

- Repeat the walk up from yesterday or bend your knees generously.13:03
- Take a deep breath in and on an exhale, hop the feet up towards the front of your mat.13:07
- Together we'll land in our forward fold.13:12
- Work out the kinks here.13:17
- Take a couple of freestyle moments to find what feels good.13:19
- Swing a little side to side.13:25
- Keep it soft and easy breezy.13:27
- Then on your next breath in, let's lift up to that flat back position.13:35
- Full breath in and on an exhale, slide it down.13:39
- Go tuck the chin into the chest and we roll up to Tadasana, mountain pose.13:46
- Draw energy up from the arches of the feet.13:54
- You might lift your knee cap slightly here and we come into present, mountain pose.13:57
- So for me, if I could just connect to Tadasana every day for and stand up nice and tall.14:06
- Open your heart, open your chest, lift up from the earth.14:25
- Then find the softness in the knees, this buoyancy and we'll spread the fingertips wide and on your next big breath in, reach all the way up and overhead and14:33

- Inhale, halfway lift, long beautiful neck.14:46
- And exhale, slide it down.14:50
- Plant the palms, step or hop it back to plank.14:54

- You might bend the knees back and forth, stretch the feet again, press into those pinkies.15:02
- After you've wiggled it out a little bit, come into a place of stillness, pressing up from the earth, drawing your navel to your spine and really trying to avoid15:07

- So breathe into the upper back body and see if you can create like a balloon shape there, kind of hollow it out.15:17
- Holding for one more breath, we got this.15:24
- And then sending the navel up and back, downward facing dog.15:28
- Hit points high up towards the sky, sit bones spread left to right.15:34
- We find a little movement and then a little stillness.15:38

- So there's going to be this curve in the spine.18:22

- The legs are working hard here but we're breathing strong.18:27
- We're relaxing the shoulders and imagine someone, imagine me gently pulling your fingertips slightly away towards the back edge of your mat.18:30

- In fact, they have this energetic spiral kind of in and down as we pull through the heels or press through the heels rather and sit up nice and tall.26:47

- Now belly, it doesn't have to come to the thighs and we don't have to do this kind of like beaker style peanut butter and jelly thing here unless you27:04

- But rather think about it just like a nice sweet release in your back.27:12
- So imagine a big ball here as you go up and over.27:16
- Basically no problem if there's a lot of space here.27:22
- You can be here, here, here, here, here.27:24
- In time we'll begin to work and work and work and work and work and get it.27:26
- Maybe where our nose is closer to our knees but just be where you're at today and then when you arrive let the weight of the head relax completely over.27:30
- Breathe into the backs of the legs.27:43

- Tuck the chin to the chest, release your arms and slowly roll it up.28:05
- Catch the backs of your thighs with your hands as you slide the soles of the feet back up, knees up towards the sky.28:09

- I'm going to get off mine and I'm going to return to this boat variation.28:17
- Shins lifted parallel to the ceiling, heart open, elbows draw down, shoulders away from the ears.28:21
- You might reach the fingertips forward again or you might stay right here, nice and comfy.28:29

A Practice Order for Day 2 of the 30 Day Challenge
Work the opening in this order rather than jumping around.
- Start at line 1, "What's up everyone?", then move into the welcome to the 30 day challenge, since both are short and let you match her greeting rhythm before the instructions speed up.
- Shadow line 7 on its own, the blankie line, because the informal vocabulary is the easiest place to lose the thread if you go in cold.
- Isolate "We melt the heart down and let the belly be soft here." and repeat it five times to lock in the linking before moving on.
- Once the opening feels comfortable, run the stretch from the breath cue about tuning in through the ujjayi breath line in one pass, to test whether you can hold 206 words a minute for a longer stretch, real english listening practice at B1 rather than a single sentence.
